Variable 01: Thoughts
The Mental Commentary
Thoughts are not facts. They are rapid-fire theories built by our brain's threat-detection system.
Why thoughts are dangerous drivers:
They talk in an objective voice ("This will fail").
They sound exactly like your own voice.
They treat worst-case predictions as guaranteed realities.

"Everyone is looking at me and judging how I talk."

The Real Data
Most peers are intensely focused on their own social anxieties and scripts.
Goal: Notice the commentary without instantly believing it.

Variable 02: Feelings & Physiology
The Physical Spark
Emotions aren't just thoughts; they are full-body physical alarms driven by cortisol and adrenaline.
Common physical triggers:
Rapid heart rate
Hot flashes / sweating
Chest tightness
Shaky hands or voice
The Adrenaline Trap
"Because I feel sick and panicked, the situation must be genuinely dangerous."
This is called emotional reasoning. Your brain interprets normal physiological adrenaline responses as absolute evidence of real external danger.
Goal: Learn to label bodily responses as "adrenaline waves," not active danger.

Variable 03: Behaviors
How We React
Behavior is how we choose to handle the tension. The most common behavioral trap is avoidance.
Safety Behaviors that lock the loop:
Active Avoidance: Skipping class, refusing to check texts/grades, leaving early.
Safety Safeguards: Staying silent, only sitting near doors, scrolling social media.
The Avoidance Feedback Loop
You avoid the stressful situation.
Anxiety drops temporarily (feels good!).
Your brain learns: "Avoidance kept us safe."
Next time, anxiety triggers faster and harder.
Goal: Confront situations gradually to prove to your nervous system you can survive them.

Scenario Drill
Let's map a real cognitive loop together on your worksheet.
The Triggering Event
"You ask a question in the class group chat, and get left on read for 2 hours."
This triggers a rapid cascade across thoughts, feelings, and behaviors.
Discussion Prompts
Thoughts: What is the first catastrophizing thought that flashes in your head?
Feelings: Where in your body do you physically register that distress?
Behaviors: What is the escape behavior? Do you delete the message? Put your phone on silent?

The CBT Triangle Rule
Anxiety is a cycle. A Triggering Event activates automatic Thoughts , which spike physical Feelings in your body, forcing escape Behaviors . Since behavior keeps us from testing our thoughts, the loop gets stronger. To break it, we must first map it.
Practice Trigger Scenario
"You walk into the school cafeteria, see a group of your peers looking toward you and laughing, and they immediately whisper to each other."
Step 1: Thoughts (The Commentary) What does your inner threat-detector shout?
Example: "They are making fun of me. Everyone thinks I'm a joke."
Write an alternative catastrophizing thought you might have:
Step 2: Physiology & Emotions (The Spark) What physical alarm signals go off in your body?
Example: Sudden heat, sweating palms, chest tightness, throat closing up.
List two physical sensations you would feel in this exact moment:
Step 3: Behaviors (The Escape) What immediate action do you take to survive the situation?
Example: Turn around immediately, pretend to look at your phone, skip lunch entirely.

Personal Loop Blueprint
Identify a specific situation that recently made you feel highly anxious, and map its system.
DIAGNOSTIC_MODE
The Triggering Event Describe exactly what happened. (e.g., "Told we have to present slides in class tomorrow", "Texted a friend and they replied with just 'K'")

What stories did my head tell me? What predictions did it make?

What physical symptoms did I feel? What emotions were active?

How did I react? How did I protect myself or try to cope?
Debrief Questions:
1. If you look at your mapped thoughts, what is the single loudest "untested prediction" your brain is treating as a 100% true fact?
2. Think of one micro-behavior in this loop you could change next time (e.g., waiting 5 minutes before replying, staying in the room instead of leaving).

Your brain is an expert at jumping to conclusions. Let's learn to flag its three most common coding errors.

System Glitches
A cognitive distortion is a biased way of thinking. It's an automated, extreme filter that changes how you perceive reality to match your anxiety.
They are automatic: They happen in milliseconds before you can logically analyze the situation.
They feel true: Emotional intensity mimics objective correctness.
The Lens Glitch
Imagine wearing glasses that warp everything you see into a threat. You wouldn't blame the outside world; you'd clean the glasses.
Recognizing the distortion type weakens its hold over your emotional response.

Taking a small, unfavorable piece of data and fast-forwarding directly to the absolute worst-case scenario.

Assuming you know exactly what other people are thinking, and always assuming they are judging, disliking, or rejecting you.
The Projection Effect:
We project our own self-doubts onto other people’s blank expressions or neutral actions.

"They haven't texted back because they found someone cooler and are sick of me."
Reframe: Do I have concrete evidence, or is this a simulation?

Trap 03: The Black & White Filter
All-or-Nothing
Viewing situations in black-and-white categories. If your performance falls short of perfect, you view yourself as a total failure.
