1. Square Breathing
The "gold standard" for physical calm. By holding your breath, you force your nervous system to exit the "fight-or-flight" state and reset your baseline.
Inhale (4s)
Hold (4s)
Exhale (4s)
Hold (4s)
Repeat 4x
2. Sensory Grounding (5-4-3-2-1)
When worry starts "looping," pull your brain back to the physical world by naming these aloud or in your mind:
5 See: Specific colors, textures, or shadows in the room.
4 Feel: Pressure of feet, fabric on skin, or the air temperature.
3 Hear: Distant or subtle noises like a clock or traffic.
2 Smell: Laundry, coffee, or the scent of the current space.
1 Taste: A neutral palate sensation or lingering flavor.
3. Progressive Muscle Relaxation (PMR)
Release the physical "bracing" that often accompanies chronic worry. Tense for 5s, Release for 15s.
1. Hands & Shoulders
Squeeze fists; shrug shoulders to ears.
2. Face & Jaw
Squint eyes tight; clench teeth firmly.
3. Stomach & Back
Tighten abs; arch back slightly.
4. Legs & Feet
Tighten calves; curl your toes inward.
Feel the sensation of heaviness as you release the tension.
4. Active Worry Window Management
Set a timer for 15 minutes. This is your Active Management Phase. Don't just sit and worry—use this 3-step protocol:
1
The "Two-Pile" Sort (3 Mins)
Quickly categorize your list into two piles:
Pile A: Solvable
Requires an action. (e.g., "I need to pay that specific bill.")
Pile B: Hypothetical
Outside your control. (e.g., "What if I get sick next month?")
2
Process Solvable Worries (7 Mins)
For each item in Pile A, answer two questions:
- Q1: What is the very first, 2-minute step I can take?
- Q2: When exactly in the next 48 hours will I do it?
"Tomorrow at 9:00 AM, I will spend 5 minutes checking my balance."
3
Contain Hypothetical Worries (5 Mins)
You cannot solve uncertainty. Instead, label it and choose Acceptance:
"This is a 'what-if' cloud. I acknowledge it exists, but I am choosing to let it be without solving it right now."
Ritual: Close the book, take a square breath, and move on.
The 10-10-10 Rule
A cognitive check: "Will this matter in 10 minutes? 10 months? 10 years?"

Notes on Practice (PMR sensations, grounding objects, etc.)
"Anxiety is a thin stream of fear trickling through the mind. If encouraged, it cuts a channel into which all other thoughts are drained." — Arthur Roche
