Approximate Time: 7 Minutes
Read slowly and calmly. Use pauses where indicated to allow students to settle into the practice.
Settlement & Posture
"Welcome to this mindfulness meditation. Let's begin by finding a comfortable seated position. Rest your feet flat on the floor, feel the ground beneath you, and let your hands rest gently in your lap or on your thighs."
"Notice your posture. Imagine a soft thread pulling from the crown of your head, lengthening your spine, but keeping your shoulders relaxed and down away from your ears. When you're ready, you can gently close your eyes, or if you prefer, simply soften your gaze at a point on the floor in front of you."
[Pause for 10 seconds]
Finding the Breath
"Now, take a deep, slow breath in through your nose, filling your lungs completely... and exhale slowly through your mouth. Do this one more time: deep breath in... and slow breath out."
"Now, let your breathing return to its natural rhythm. Don't try to change it or control it. Just observe it. Notice where you feel the breath most clearly. It might be the cool air at the tip of your nose, the rising and falling of your chest, or the expansion of your belly."
[Pause for 20 seconds]
Body Awareness
"As you breathe, notice any sensations in your body. Start at your feet—do they feel heavy? Move your awareness up through your legs, your hips, and into your back. If you notice any tension, simply acknowledge it and try to let it soften with your next exhale."
[Pause for 30 seconds]
Managing the Wandering Mind
"It's completely normal for your mind to wander. You might start thinking about what happened earlier today or what you need to do later. When you notice your mind has drifted, don't judge yourself. Just acknowledge the thought, let it go like a cloud passing in the sky, and gently bring your focus back to your breath."
[Pause for 1 minute]
Returning
"As we come to the end of this practice, take a moment to notice how you feel now compared to when we started. Carry this sense of calm and awareness with you as you transition back into the rest of your day."
"Gently wiggle your fingers and toes. Take one last deep breath in... and a long breath out. When you're ready, slowly open your eyes."
