Functional Movement & Vitality Plan (50+)

Rule #1: Steady breathing—never hold your breath during effort.
PHASE 1
Joint Mobilization & Morning Stiffness Relief (5–7 Mins)
Slow, smooth cadence
1. Neck & Shoulder Rolls 8 reps each
Gently roll shoulders up, back, and down. Turn head side to side slowly. Never crank the neck.
2. Seated Torso Rotations 6 reps / side
Sit upright on bunk. Cross arms over chest and gently rotate ribs left and right with relaxed breath.
3. Ankle & Wrist Circles 10 circles each
Rotate ankles clockwise and counter-clockwise to lubricate joints and reduce walking stiffness.
PHASE 2
Functional Strength & Joint Stability (12–15 Mins)
2 Sets • Rest 45-60s between sets
Bunk / Chair Sit-to-Stands Leg Power & Knee Stability
Sit on bunk edge, feet shoulder-width. Drive through heels to stand upright without hands if able (or push gently off knees).
8 – 12 Reps Exhale standing up
Wall / Incline Push-Ups Chest, Triceps & Shoulders
Hands shoulder-width on wall or bunk rail. Keep body in straight plank. Lower chest smoothly, push back firm.
8 – 12 Reps Protect wrists & spine
Seated Core Knee Lifts Lower Abdominal & Hip Flexors
Sit tall on edge of bunk, brace stomach muscles. Lift one knee 3–4 inches, pause for 1 second, lower with control.
10 Reps / Leg Keep back straight
Calf Raises with Wall Support Ankle Strength & Circulation
Fingertips against wall for balance. Rise slowly onto balls of feet, squeeze calves, then lower heels softly.
12 – 15 Reps Boosts vein blood return
Common Aging Modifications & Safety Checks
Joint Aches / Arthritis: Work inside pain-free range of motion. Warm water or light friction rub prior to routine helps loosen stiff knees.
Blood Pressure: Do not hold breath or strain violently. Move slowly when shifting from sitting to standing to avoid lightheadedness.
Lower Back Stiffness: Keep core muscles braced as if anticipating a light cough. Never round back when standing from bunk.

PHASE 3
Balance & Fall Prevention (5 Mins)
Keep hands near bunk or wall
Tandem Stance (Heel-to-Toe) 20 sec / side
Place one foot directly in front of the other. Fix eyes on a steady spot on the wall. Lightly hold bunk rail if needed.
Single-Leg Tap & Hold 10–15 sec / leg
Stand on right foot with slight knee bend. Hover left foot 1 inch off ground. Squeeze glute. Switch legs.
PHASE 4
Paced Cardio & De-stress Cool Down (5 Mins)
Rhythm & nervous system reset
Paced In-Cell Marching (3 Mins)
March in place, gently pumping arms. Maintain a conversation pace (you can speak a full sentence comfortably).
4-4 Box Breath & Seated Stretch (2 Mins)
Inhale through nose for 4 counts, exhale smooth for 4 counts. Extend one leg forward on floor to stretch hamstring.
